Overhead seated row.

2 miles alternating walking/running
300x jumping rope
 
6 mi biking.
Medicine ball exercises.
Twist back extensions.
Overhead tricep extension.
Tricep - Bicep press.
Overhead seated row.
 
20Min Weights,
15Min Treadmill 6km/h,
15Min Treadmill 8km/h,
30Min Stepper,
20Min Spinning
